Not all cooking fats are created equal, and the differences between them matter more than most people realize. Here's an honest ranking based on nutritional profile, processing, research, and what the ancestral health and modern science conversations actually agree on.

The cooking fat you use every day is one of the more consequential and least discussed dietary decisions most people make. It goes into almost everything. It affects how food cooks, how it tastes, and what you're actually putting into your body at a molecular level. The range across this list is significant, from fats with decades of research behind their benefits to highly processed industrial products that probably shouldn't be in your kitchen at all.
Margarine — 1/10
Margarine was created in the late 1800s as a cheaper butter substitute and became mainstream in the 20th century when saturated fat was incorrectly blamed for heart disease. At its peak it outsold butter in the United States by a considerable margin. The medical and nutritional establishment recommended it over butter for decades.
It's made from partially hydrogenated vegetable oils, a process that produces trans fats, which have since been identified as significantly more damaging to cardiovascular health than the saturated fats they were meant to replace. Some brands have reformulated to remove trans fats, but the product still has no whole food foundation, no meaningful nutritional value, and exists entirely as a processed substitute for something that was never actually the problem to begin with. The market has declined substantially as the saturated fat narrative collapsed and butter made its comeback.

Canola oil — 2/10
Canola oil is processed at high heat using chemical solvents including hexane, which produces oxidized fats before the oil even reaches your kitchen. It's high in omega-6 linoleic acid, which in excess relative to omega-3 intake has been associated with inflammatory processes in the research. It has a relatively high smoke point on paper, but the oxidation that occurs during processing means it's already degraded before you apply any additional heat.
It has become a marker of highly processed food and is worth avoiding in your home kitchen even if it's difficult to escape in restaurants and packaged products where it's used extensively for its low cost.

Vegetable oil — 3/10
Vegetable oil sits slightly above the worst options on this list not because it's good but because it's a blend rather than a single heavily processed oil. The name is deliberately vague because the blend changes based on commodity prices, typically soybean, corn, or sunflower oil in varying ratios, and manufacturers have no incentive to make that obvious on the label.
The underlying oils in that blend carry the same concerns as other seed oils, high omega-6 content, industrial processing, no meaningful nutritional value. It earns a point above canola purely because the variability in formulation means some versions are marginally less problematic than others. It's still not something worth using.

Peanut oil — 4/10
Peanut oil has a high smoke point which made it historically popular for deep frying. It performs well under heat and has a relatively neutral flavor. It also contains a meaningful amount of omega-6 linoleic acid, which is the same concern that puts other oils lower on this list.
A practical consideration worth noting is that peanut allergies affect a significant portion of the population, which has led to peanut oil being phased out of many commercial and institutional kitchen settings. For home use it's a functional option for high heat frying but not one to make your primary cooking fat when better options exist.

Coconut oil — 5/10
Coconut oil is high in saturated fat, but specifically in medium chain triglycerides, a form of saturated fat that the body metabolizes differently from long chain saturated fats. MCTs are converted more readily to energy rather than being stored, which gives coconut oil a different metabolic profile than its saturated fat content alone would suggest.
It has a high smoke point and is stable under heat. The debate around saturated fat and cardiovascular health is ongoing in the research and not fully settled, which prevents it from ranking higher. What's clear is that it's a far better option than the seed oils and processed fats below it on this list, and the MCT profile gives it a legitimate nutritional case that the industrial oils don't have.

Tallow — 8/10
Beef tallow is fat rendered from suet, the fat surrounding the kidneys and loins of cattle. It has a very high smoke point, is extremely stable at high heat due to its saturated fat composition which resists oxidation, contains fat soluble vitamins including A, D, E, and K, and has no seed oil content.
The ancestral health community has brought tallow back in a meaningful way over the last several years and the case for it is genuinely strong. The reason it doesn't reach the top of this list is primarily accessibility and the fact that the volume of modern peer-reviewed research specifically on tallow is smaller than what exists for olive oil. There's nothing in the available evidence that argues against it. If you can source quality grass-fed tallow, it belongs near the top of your cooking fat rotation especially for high heat applications.

Butter — 8/10
Butter is made by churning cream from cow's milk until the fat separates from the buttermilk. It contains fat soluble vitamins A, D, E, and K2, butyrate which gut research has consistently pointed to as beneficial for intestinal health and the gut microbiome, and a fatty acid profile that holds up well under moderate heat cooking.
Quality matters significantly with butter. Grass-fed butter has a meaningfully better nutritional profile than conventional, with higher levels of all the fat soluble vitamins and a better omega-3 to omega-6 ratio. Kerrygold is the most widely accessible grass-fed option in the US. Look for grass-fed on the label and ideally a bright yellow color which indicates higher beta-carotene content from pasture feeding.
The demonization of butter in the 80s and 90s was one of nutrition science's larger mistakes and the research has been correcting that steadily. Real whole food fat that humans have been eating for thousands of years.

Ghee — 9/10
Ghee is butter taken one step further. The process involves slowly simmering butter until the water evaporates and the milk solids rise to the surface and are skimmed off, leaving pure clarified fat. That process removes the lactose and casein that some people react to, raises the smoke point significantly higher than regular butter making it suitable for higher heat cooking, and concentrates the fat soluble vitamins and butyrate that make butter valuable in the first place.
It was developed in South Asian cooking specifically as a way to preserve butter in hot climates without refrigeration, which is why it's been a staple of Ayurvedic tradition and Indian cuisine for thousands of years. The combination of a higher smoke point than butter, the removal of potential irritants, and the concentrated nutritional profile makes it a functional upgrade over regular butter for most cooking applications.

Avocado oil — 9/10
Avocado oil has one of the highest smoke points of any cooking fat, around 500 degrees Fahrenheit for refined versions, which makes it the correct choice when you need high heat. When any oil reaches its smoke point it begins oxidizing and breaking down, producing compounds you don't want in your food. Olive oil, despite its excellent nutritional profile, has a lower smoke point that makes it less suitable for searing meat, cooking in a very hot pan, or high temperature oven applications.
Avocado oil handles that heat without breaking down. Its fatty acid profile is similar to olive oil, high in monounsaturated fats. It has a neutral flavor that doesn't compete with what you're cooking. And quality avocado oil that is cold-pressed and single-origin carries some of the same polyphenol benefits as extra virgin olive oil.
The reason to have both avocado oil and olive oil in your kitchen is that they serve different purposes. Low to moderate heat and finishing, olive oil. High heat cooking, avocado oil.

Extra virgin olive oil — 10/10
Extra virgin olive oil has the most robust and longest-running body of research of any cooking fat. Decades of data linking regular consumption to lower rates of cardiovascular disease, reduced inflammatory markers, and longevity outcomes. The Mediterranean diet, which consistently ranks among the best-studied dietary patterns for long-term health, is built around it.
The problem is that the extra virgin olive oil market has a significant fraud problem. Studies have found that a large proportion of products labeled extra virgin in the United States don't meet the actual standards for that designation, having been cut with cheaper refined oils or oxidized before bottling. To get a quality product, look for a harvest date rather than just a best-by date, single origin or estate bottled products where the provenance is traceable, a dark glass bottle that protects from light oxidation, and ideally a certification from a recognized testing body.
Used at appropriate temperatures, it is the best-researched and most nutritionally complete cooking fat available. The polyphenol content, the monounsaturated fat profile, and the decades of human population data behind it put it at the top of this list.

The pattern
The ranking across this list follows a consistent logic. The closer a fat is to its whole food origin and the less industrial processing it went through to reach your pan, the higher it scores. The fats at the bottom are products of industrial food manufacturing that prioritized shelf stability and cost over nutritional quality. The fats at the top are either minimally processed animal fats or cold-pressed plant oils with intact nutritional profiles and substantial research behind their benefits.
The single most impactful change most people could make in their home kitchen is removing the industrial seed oils and replacing them with extra virgin olive oil, avocado oil, butter, or ghee. That one shift removes the most problematic fats from daily use and replaces them with options the research has consistently supported.
