Andrew Huberman has built one of the largest science-focused audiences in the world by doing something most academic researchers don't bother with. He takes peer-reviewed neuroscience and translates it into specific, actionable protocols that a person with no scientific background can implement the next morning.
Some of those protocols have strong research behind them. Some are more practically complicated than the content makes them appear. Here's an honest look at the most popular ones, rated on research quality and real-world applicability.
Morning sunlight protocol — 10/10
Get outside within 30 to 60 minutes of waking and expose your eyes to natural light for at least 10 minutes. No sunglasses. On overcast days, extend to 20 to 30 minutes.
The mechanism is well established. Melanopsin-containing retinal ganglion cells detect the specific wavelength composition of morning sunlight and signal the suprachiasmatic nucleus, the brain's master circadian clock, to set the day's timing. This triggers a cortisol pulse that sets energy and alertness, and starts a roughly 14 to 16 hour countdown to melatonin release that night.
In practice this is one of the most impactful and lowest cost habits on this entire list. I've been getting outside with a tea before touching my phone, sitting and thinking about my upcoming day, then water my garden. It's a peaceful and grounding way to start my morning. On days where it gets skipped, the difference is noticeable. The day feels harder to get into rhythm.
Delayed caffeine — 8/10
Wait 90 to 120 minutes after waking before your first coffee or tea.
The reasoning is straightforward. Adenosine is a sleep-promoting compound that accumulates during waking hours. Caffeine works by blocking adenosine receptors rather than clearing adenosine itself. Drinking coffee immediately after waking blocks those receptors before adenosine has had time to clear naturally, which produces the early spike people experience but also the afternoon crash when the caffeine wears off and the accumulated adenosine hits all at once.
Delaying caffeine lets adenosine clear through its natural mechanisms first, producing more stable energy across the day.
In practice this shift feels surprisingly natural, particularly when combined with the morning sunlight protocol. Not reaching for coffee immediately after waking becomes less difficult than it sounds once the morning routine fills that window. And the iced latte at 9:30, having been looked forward to for 2 hours, becomes a more intentional and satisfying part of the morning rather than a reflexive one.
Evening sunlight viewing — 6/10
View natural light around sunset for ten minutes to signal to the brain that the day is ending, which helps calibrate melatonin onset timing.
The mechanism makes biological sense. The changing light spectrum at sunset, shifting toward warmer longer wavelengths, provides a second circadian anchor point that complements the morning light exposure. Huberman describes this as bookending the day with natural light cues.
The practical limitation is significant for a large portion of people. In northern latitudes, sunset timing varies from 4pm in December to 10pm in summer. Building a consistent protocol around a variable that shifts by six hours across the year is difficult. And in summer months, it's still light outside well past a reasonable bedtime.
The more universally practical version of this protocol is limiting screen exposure within 60 to 90 minutes of your target bedtime. Avoiding bright overhead lights and blue light sources in the evening protects the melatonin signal regardless of what the sun is doing outside.
Non-sleep deep rest (NSDR) — 7/10
A 10 to 20 minute guided body scan or yoga nidra style relaxation session used mid-day to restore cognitive function and dopamine without full sleep.
Huberman has cited research showing that NSDR can restore dopamine levels in the striatum and improve focus and alertness comparably to a full nap. The practice involves a guided audio session where attention is systematically directed through the body while remaining in a deeply relaxed but not fully asleep state.
The research basis for yoga nidra and similar practices on stress and recovery is legitimate. For people with long or mentally demanding days, particularly those who can't take a traditional nap but find the mid-afternoon cognitive dip significant, NSDR is a low-cost tool worth trying.
For people whose days don't produce that kind of cognitive fatigue, the benefit is harder to notice and the 20 minute window competes with other priorities. Whether it belongs in a given person's routine depends heavily on the demands of their specific day.
The cave — 8/10
Keep the bedroom completely dark and on the cooler side for sleep.
The darkness piece has clear research behind it. Even small amounts of light during sleep have been shown to suppress melatonin and increase arousal, affecting sleep depth and continuity. Blackout curtains or a sleep mask produce measurable improvements in sleep quality for most people.
The temperature piece is equally well supported. Core body temperature needs to drop by approximately one to two degrees Fahrenheit to initiate and maintain sleep. A cooler bedroom, typically cited in the 65 to 68 degree range, facilitates that drop more easily than a warm one.
The individual variation caveat is real. What feels cold to one person is comfortable to another, and people sharing a bed often have different temperature preferences. The principle is sound. The specific application is more personal than most of Huberman's protocols.
Zone 2 cardio and resistance training — 10/10
Accumulate 150 to 200 minutes of Zone 2 cardio per week, the intensity where you can hold a full conversation without significant effort, combined with 5 to 10 sets per muscle group per week of resistance training.
This is the most universally applicable protocol on this list and the one with the deepest research base behind it. Zone 2 cardio builds mitochondrial density and cardiovascular fitness in ways that strongly predict long-term health outcomes. Resistance training preserves lean muscle mass, which functions as a metabolic and longevity organ in its own right. The combination produces something neither does alone.
It scales in both directions. An older adult just starting to exercise can follow this framework at a modest intensity and see real benefit. A serious athlete can take it to a high level. Being well-rounded in both endurance and strength, rather than specializing in one at the expense of the other, is what the longevity research consistently points toward.
Dopamine management — 8/10
Protect baseline dopamine by avoiding the habit of constantly stacking pleasures and stimulation. Huberman specifically recommends not always listening to music during workouts, tolerating periods of boredom rather than immediately reaching for a phone, and spacing out rewarding activities rather than layering them continuously.
The underlying neuroscience is real. Dopamine functions as a motivation and anticipation signal rather than a pleasure signal in the straightforward sense most people assume. Constantly spiking it through immediate gratification erodes the baseline, making it harder to feel motivated or engaged without continuous stimulation.
Actively increasing the periods throughout the day that involve just thinking rather than consuming, and limiting the distractions that interrupt focus, is harder than it sounds in an environment designed to compete for attention continuously. The intentionality required to protect these windows is its own form of daily practice.
Alcohol — 9/10
Huberman's position on alcohol is direct and specific. Two drinks per week maximum for healthy adults. He cites research showing that four to seven drinks weekly causes measurable changes in brain structure, disrupts gut microbiome health, and damages sleep architecture even when the person doesn't feel subjectively impaired.
This aligns with the broader shift in the research on alcohol we've covered before. The cardiovascular protection narrative that made moderate drinking seem beneficial has been substantially walked back by more rigorous analysis. The cancer risk data is consistent. The sleep disruption data is visible in wearable metrics. Huberman's specific numerical limit gives people something concrete to work with rather than the vague moderation language that dominates most public health messaging.
Nutrition protocol — 10/10
No specific macro targets. No vegan versus carnivore framework. Eat mostly whole foods, get adequate protein, balance macronutrients reasonably, and time meals to avoid eating too late in the evening.
The simplicity is the point and it's the right call. The nutritional research that has held up most consistently across different populations and methodologies supports dietary patterns built around whole foods rather than any specific macronutrient ratio or elimination framework. Huberman's refusal to attach his nutrition recommendations to any particular dietary ideology reflects what the science actually shows, that the quality and timing of food matters more than which specific tribe you belong to.
Along with exercise, purpose, and genuine social connection, nutrition is one of the foundational variables in a good life. A protocol that doesn't require counting grams or subscribing to a specific food philosophy is one that most people can actually maintain.
Digital disconnection — 9/10
Limit screen time, especially during important tasks. Protect focused work by reducing constant device and notification exposure. Create intentional periods of disconnection throughout the day.
This one becomes more important as it becomes more difficult. The average person's relationship with their devices has shifted from tool use to continuous ambient consumption, and the cognitive cost of that shift is documented in research on attention, focus, and stress.
For myself, creating content daily while also working a full-time job on a computer, intentional disconnection isn't a nice-to-have. It's a requirement for maintaining the cognitive clarity and creative capacity that the work demands. Taking real time away from screens and the noise requires active planning in a way it didn't a decade ago.
The bottom line
Huberman built something that most wellness content doesn't deliver. Specific, actionable protocols with the neuroscience actually explained rather than just asserted.
Not every protocol is equally practical for every person or every season of life. The evening sunlight viewing works better in some latitudes and times of year than others. NSDR fits some schedules and not others. The cave requires a partner who shares your temperature preferences.
But the framework is sound, most of it is free, and the underlying science behind each protocol is real enough to take seriously. Start with the ones that fit your current life and build from there.
